Your bones aren’t rigid columns propping up the body — they float inside a network of soft tissue (muscle, tendon, ligament, fascia), and it’s the tension in that network that holds the whole structure together.

The practical meaning for tennis runs deep: when you hit the ball, the force doesn’t come from a single muscle group — it accumulates, transfers, and releases through this entire network. When the network works well, you get a lot of power for very little effort. When it breaks down, you’re forced to use local, isolated force — and that’s where fatigue begins.

Japanese samurai understood the principle of tensegrity centuries before Western science had a name for it. This isn’t luck or natural talent. It’s the result of understanding and practicing one simple principle: arrive early, adjust little, waste no steps.

Water doesn’t fight the terrain — it finds the path of least resistance. Efficient players do the same: they read the ball early, react early, and travel the least costly path to the contact point.

3.2 The Standard Movement Loop

Every point in tennis can be broken down into a repeating movement cycle. Understanding this loop — and making it automatic — is the key to saving energy.

Step 1: The Split Step

The split step is a small hop timed to your opponent’s contact. The point isn’t height — it’s putting your body into a “ready” state, like a spring being loaded.

Common mistake: hopping too high, too hard, burning too much energy. Correct: a light hop, almost invisible, just enough to put the body on alert.

Step 2: The Directional Step

Key cue: “Small steps at the end, not big steps at the start.” Big initial steps get you close to the ball, but it’s the small steps at the end that let you hit accurately and in balance.

Step 4: Hitting in Balance

Hitting in balance isn’t just a technical issue — it’s an energy issue too. When you hit in balance, your whole body can take part in the shot. When you hit off-balance, the body has to split its effort between hitting the ball and staying upright.

Step 5: Recovering With a Crossover, Not a Shuffle

After the shot, the recovery step back toward center matters just as much. A shuffle (a lateral side-step) burns more energy than a crossover step over longer distances. Use a crossover step to recover faster and more efficiently.

A rigid, upright stance slows your reactions. Keep a slight forward lean with soft knees — this “ready” posture allows for much faster reactions.

Error 3: Shuffling too much

Shuffling is fine for small adjustments, but for longer distances it’s wasteful. Use a crossover or running steps for longer movements.

Error 4: Not recovering to the center

After hitting, many players’ instinct is to stand and watch the ball fly. A better habit: the instant the ball leaves your racquet, start recovering to your central position.

3.5 Practice Drill: Shadow Tennis

Shadow tennis — practicing your movement without a real ball — is one of the most effective ways to improve your footwork. You can do this at home or in a training space.

Drill 1: Four-corner movement. Start in the center, then move in sequence: near forehand corner, far forehand corner, near backhand corner, far backhand corner. Do 10 rounds, focusing on reaction speed and efficient footwork.

Drill 2: Move to music. Pick a song with a clear beat and move to that rhythm. This trains your movement tempo — an important factor for endurance.

Phase 2: Loading — Drawing the Sword

The hips close slightly, creating a stretch between the hips and shoulders. The off-hand extends back like a counterweight. This is the “drawing the sword” phase — you’re storing elastic energy.

Key cue: feel the stretch on the left side of the body (for a right-hander). If you don’t feel that stretch, you haven’t loaded enough energy.

Phase 3: The Strike — the Sword Cut

The off-hand pulls back and stabilizes the torso. The hitting hand swings forward. These two movements happen simultaneously but in opposite directions — this is exactly the counter-force that generates power.

Key cue: “Left hand holds — right hand swings!” If it feels like only the hitting hand is doing the work, you’re losing most of your power and efficiency.

Phase 4: Finish — the Sword Comes to Rest

After contact, the body “settles” into the finish position for a moment. The hitting arm finishes high, the off-hand provides a counterweight. The spine stays upright.

Key cue: if your off-hand is flying around wildly after the shot, energy has leaked out. The off-hand needs intent throughout the entire stroke, including the finish.

4.3 Training the Samurai Forehand

Drill 1: Two-Handed Forehand. Put both hands on the racquet and hit real forehands. The goal isn’t accuracy or power — it’s feeling how the whole body takes part in the shot. After a few minutes, remove the off-hand and try to keep that same feeling.

Drill 2: Off-Hand Only Focus. Stand at the net and pay attention purely to where your off-hand goes during a shot. Does it extend correctly? Does it pull back when you hit? Does it hold your balance?

Drill 3: Slow-Motion Shadow Forehand. Perform the forehand at 20% speed — slow enough to observe each phase. Focus on the feeling of stretch during preparation and the feeling of opposition during the strike.

4.4 Common Mistakes to Avoid

The most common mistake is a “dead” off-hand. Many players place the off-hand on the racquet during preparation, then let it drop and take no further part in the shot. The result: you lose the entire benefit of the two-handed system.

The second mistake is over-rotating. Turning too far breaks the structure and lets energy leak out to the sides. Turn enough to create tension — not more than that.

The third mistake is swinging too early. Many players start swinging before the body has finished rotating. The result: the arm ends up doing most of the work. The correct order is: the body rotates first, the arm follows.

The Samurai Backhand: a Weapon Built on Two Hands

5.1 The Two-Handed Backhand — an Endurance Advantage

From an endurance standpoint, the two-handed backhand has a clear edge over the one-handed version: the load is shared between both arms and the core, instead of concentrating on one shoulder and forearm. Over a long match, that difference adds up fast.

5.2 Understanding the Two-Handed Backhand Correctly

A common misconception: the bottom hand (your dominant hand) is the primary hand. In reality, on a two-handed backhand, the top hand is the one that leads and generates most of the power.

Think of it this way: the bottom hand provides the base and guidance; the top hand is the engine that pulls. Once you understand this, your backhand changes completely.

5.3 The Structure of the Two-Handed Backhand

Foundation: both hands travel the same path

During preparation, the hips and shoulders turn together as a single unit. Both arms move along with that rotation. It should feel like the entire upper body is turning as one rigid block.

The strike: the top hand pulls, the shoulder leads

On contact, the top hand pulls the racquet through the ball. The shoulder leads the motion. The bottom hand stabilizes and keeps the racquet from being pushed off its path.

Key cue: “Top hand pulls! Hit with the shoulder!” If it feels like mostly the bottom hand is doing the work, you’re losing power and efficiency.

5.4 The Backhand Slice

The backhand slice is a wonderful endurance weapon because it costs very little energy to hit but creates an uncomfortable ball for your opponent.

When you’re tired mid-match, the slice can be your answer — a way to hold your ground while you recover.

Correct technique: the racquet travels from high to low, slicing through the ball like cutting a loaf of bread. The core needs to engage to provide stability through the shot.

5.5 Training the Two-Handed Backhand With the Samurai System

5.6 When the Backhand Is an Asset, Not a Weakness

An interesting paradox in recreational tennis: a lot of players have a stronger backhand than forehand, because the two-handed backhand is naturally more efficient from a biomechanical standpoint. When trained properly, your backhand can become your most powerful attacking weapon.

Remember: Rafael Nadal isn’t bothered when opponents attack his backhand. Roger Federer was — and that’s exactly why opponents always tried to attack his one-handed backhand. A two-handed backhand, executed with Samurai technique, is a strength, not a weakness.

6.1 Why Breath Is the Secret Weapon

Of the three pillars of the Tennis Endurance System, breath is the least noticed — but it has the fastest, most powerful impact of all. Change how you breathe, and you can feel the difference in your very first practice session.

Here’s why: the autonomic nervous system controls heart rate, cortisol (the stress hormone), and blood flow to the muscles — and breath is one of the few ways we can directly influence that system. Breathing correctly keeps your body in a parasympathetic state (relaxed, efficient) instead of a sympathetic state (tense, wasteful).

6.2 The Physiology of Breathing in Tennis

When you exercise, your muscles produce CO2 and need O2. Your breathing rate rises to meet that demand — this is the normal reason you breathe faster when you play.

The problem starts when your breathing rate rises not because your muscles need oxygen, but because of anxiety, tension, or bad habit. Shallow, rapid breathing (hyperventilation) actually reduces the efficiency of O2/CO2 exchange, tricking the body into thinking it’s under stress when it doesn’t need to be.

The result is a vicious cycle: tension → shallow breathing → rising cortisol → more tension → even shallower breathing. Breaking this cycle by breathing correctly is one of the best things you can do for your endurance.

6.3 The Three-Phase Breathing System

Phase 1: A Light Inhale Before the Shot

Phase 2: A Forceful Exhale on Contact

This is the most important phase. The instant the racquet meets the ball, exhale with a short, sharp sound. It usually comes out as “tss,” “ha,” or “hah” — the exact sound doesn’t matter, as long as it’s synced with contact.

6.6 Common Breathing Mistakes

The most serious mistake: holding your breath under pressure.

At decisive moments — 30–40, or 5-5 in a deciding set — many players unconsciously hold their breath. This increases muscle tension, reduces coordination, and makes the shot stiff and unnatural.

The second mistake: erratic, rushed breathing between points. The time between points is precious recovery time. But many players scramble around, breathe rapidly, and start the next point before they’ve actually recovered.

The third mistake: only breathing after the rally ends. This is a telltale sign of someone who hasn’t trained a breathing system yet. Breathe during the rally, not after it.

The Integrated Loop: When the Three Pillars Become One

7.1 The Three Pillars Don’t Exist in Isolation

After learning about LEGS, ARMS, and BREATH as separate elements, it’s time to see them as one unified system. This is an important step forward in your learning process.

On court, in real time, you can’t think about your legs, then think about your arms, then think about your breath. Everything happens at once, within a window of a few dozen milliseconds. The goal is for these three pillars to run automatically and in sync — like instruments in a jazz band, each playing its own part but all producing one piece of music together.

7.2 The Complete Loop

Every point in tennis can be described as a chain of loops, each made up of six steps:

The loop then repeats from step 1. In a long rally, you might run through this loop 10, 20, even 30 times. Every time the loop runs correctly, you save energy. Every time it breaks, you waste energy.

7.3 Spotting Where the Loop Breaks Down

Learning to identify where in the loop the breakdown happens is a critical skill. Here are the signs to watch for:

If you’re constantly forced to sprint: the loop is breaking at step 1 or 2. You’re seeing the ball late or reacting late.

If your shoulder or forearm tires fast: the loop is breaking at step 3 or 5. You’re not storing enough elastic energy, or you’re using the wrong muscles to hit.

If you get exhausted very quickly even without moving much: the loop is breaking at step 4. You’re holding your breath or breathing off-rhythm.

If you’re often out of position: the loop is breaking at step 6. You’re not recovering to position after each shot.

7.4 Meditation in Motion: the Flow State

When this six-step loop runs automatically and in sync, something remarkable happens: you enter what psychologists call flow.

In flow, you’re not thinking about technique. You’re just playing. The body does what needs doing on its own, freeing the mind to focus on tactics and reading the match. Energy feels almost limitless because nothing is being wasted.

This isn’t a state reserved for professional athletes. Any player can reach it — once they’ve trained enough for the loop to become an automatic habit.

7.5 The In-Match Mantra

In a real match, you don’t have time to recall all of the above in detail. You need one short phrase to bring yourself back when it matters.

That phrase is:

“GO EARLY — LET GO — BREATHE OUT”

These three phrases represent the three pillars: LEGS (go early), ARMS (let go — don’t tense up), BREATH (exhale on contact). When you feel tired or off your game mid-match, repeat this phrase in your head and return to basics.

7.6 Practicing the Integrated Loop

Drill: Integrated Rally. Rally with a partner at 60–70% pace for 15–20 minutes. Don’t focus on power or tactics — focus only on maintaining the complete loop on every single shot. Cue yourself: see → go → turn → inhale → hit+exhale → return.

Once the loop feels natural, increase the pace to 80%. Once 80% feels natural, move to 90%. The goal is for the loop to run automatically at any pace.

How you think about tennis shapes how you play it deeply. When you think of tennis as a fight, you try to “defeat” your opponent with power. When you think of tennis as a dance, you search for rhythm and efficiency instead.

The most durable players aren’t the strongest ones — they’re the ones who control the rhythm of the match. They know when to speed up, when to slow down, when to attack, and when to play safe to recover.

8.2 The Three Rhythms of Tennis

Fast rhythm: attacking and finishing the point

This is the rhythm where most recreational tennis actually happens. You play solidly, avoid unforced errors, and wait for your opponent to give you an opening. This rhythm costs moderate energy and is sustainable over a long time.

Slow rhythm: recovery and resetting

The slow rhythm is used when you’re tired, at a tactical disadvantage, or need time to think through your strategy. In the slow rhythm, you hit high and deep, increase the ball’s time in the air, and use that time to recover.

The slow rhythm is the endurance player’s secret weapon. Knowing how to slow the match down when you need to can save you in situations that look already lost.

8.3 In-Match Recovery Tactics

This is one of the most important skills, and one of the least taught: how to recover while you’re still competing.

The deep-ball technique: when tired, hit high and deep into the last third of your opponent’s court. A high ball takes longer to reach them and to attack, giving you more time to recover. A deep ball keeps them from attacking effectively from behind the baseline.
